Yes, to forearms. Also, yes to abdominals (waist). Somewhat short for leg workouts, but workable.  You will have a full description of all exercises. The best solution is to buy the Steel Bow and the Bow Classic for variety and optimum range of motion.

How much weight resistance is the spring that is already inside of it?

I don't know the exact weight resistance of the spring initially in it but it is VERY soft.  Pumping or squeezing and holding this spring is more of an aerobic exercise - expect to be able to do 100 or more.  It comes with 2 additional springs that are very easy to change - no tools required.  My biggest complaint with the unit is that the progression between springs is extreme.  The first one is probably fine since it would be good for weak children and people well into their 70's and 80's.  The next level up is quite stiff and resistive requiring some degree of strength.  The final spring feels like a steel bar to this 60 year old!

whats the circular rubber pad that comes with the set used for?

exercises that work on your abs, lats, and obliques have you sit on a chair, place one end of the instrument on the chair at various places (between your legs, on the outside of your thigh, etc) and compress the spring with both hands while the steelbow is slightly angled.  The rubber pad is used on the table or chair to both protect the surface of the chair (in my case I use a very sturdy coffee table) and to help prevent the handle on the chair or table from slipping.
